About this plan

A ten-minute walk, two sets of twelve glute bridges, two rounds of cat-cow, a minute in child's pose and a forty-five second hamstring stretch. Low effort by design, and built for the hour before bed rather than for making you fitter.

The order runs from most active to least, and that matters more here than in any other plan in the catalogue. Hard exercise close to bedtime raises core body temperature and heart rate, and falling asleep depends on both coming down. Everything here is chosen to leave you calmer than it found you: a walk at conversational pace, a bridge that asks the glutes to work without raising your pulse much, then five minutes of positions you hold and breathe in.

The glute bridges are the only real strength work, and they are here because of what sitting all day does to the hips. Prolonged sitting leaves the hip flexors short and the glutes largely switched off, and a bridge is the simplest thing that reverses both — hips extend, glutes contract, the front of the hip opens.

Child's pose for a full minute is longer than it feels. Let your breathing set the pace and let each exhale take you a little further into the shape. If your knees or ankles complain, put a cushion behind the knees or under the ankles.

The walk can be around the block or around the house. Ten minutes of easy movement after dinner does more for how you sleep than the same ten minutes spent on the sofa, and it is the piece to keep if the evening runs short.

This will not build much. It is a plan for closing the day well, and it stacks happily on top of whatever real training you did earlier.
