About this plan

Three sessions a week designed around a single constraint: nobody downstairs should hear you. No jumping, no dropped weights, nothing that thuds.

Day one runs isometric chest squeezes at four sets, modified push-ups to forearms, hollow holds, calf raises at twenty reps and leg-over-knee bridges. Day two is the leg day — squats at four sets of sixteen, lunges, wide-hand push-ups, bicycle crunches and one-leg squats. Day three returns to forearm push-ups, bridges at four sets of fifteen, squats at twenty, leg raises at eighteen and bench dips.

Look at the rep counts: sixteen, twenty, eighteen, fifteen. They are high because the alternative route to difficulty — adding load or adding speed — is unavailable. Quiet training gets hard through volume, tension and time under load rather than through impact.

The isometric chest squeeze opening day one is the plan's signature. Four sets of pressing your palms together as hard as you can, with no movement at all, produces genuine chest tension and makes exactly no noise. It is also the only chest exercise available if you live somewhere with no floor space.

The modified push-up to forearms is the other quiet trick: start in a push-up, lower to your forearms one arm at a time, push back up. It is silent, it is harder than a normal push-up, and it works the chest, triceps and trunk at once.

One-leg squats on day two are the hardest movement in the plan and the source of most of its intensity. Hold a doorframe if you need to; the difficulty is in the leg, not the balance.

Everything here can be done on a rug at midnight.
