Day 1 — Cardio Circuit A

Perform these 6 moves as a circuit. Keep a steady pace and focus on crisp reps. Rest ~20–30s as needed. Complete 2–3 rounds (about 20 minutes).

About this plan

Three sessions a week of high-rep interval work, twenty minutes each, no equipment beyond a rope if you have one.

Day one runs jumping jacks at forty reps, high-knee running at forty, mountain climbers at thirty, skater hops at twenty, plank jacks at twenty and punches. Day two moves to jump rope at sixty, jump squats at three sets of twelve, butt kicks, skater hops, mountain climbers and high-knee skips. Day three opens with burpees at three sets of ten, then jumping jacks, plank jacks, high-knee twists and running.

Everything is prescribed in reps rather than seconds, which is unusual for interval work and changes how it feels. A set ends when the count is done, so there is nowhere to hide — you cannot slow down to make the clock run out.

Be clear about what this does. Twenty minutes of hard interval work burns somewhere in the region of two hundred to three hundred calories depending on your size and effort. That is real but it is not where fat loss comes from; the deficit comes from what you eat. What training like this contributes is a raised metabolic rate for a while afterwards, better conditioning, and the muscle retention that keeps the weight you lose from being partly muscle.

Day three is the hardest and burpees are why. Thirty of them across three sets is a genuinely demanding opener, and pacing the first set matters more than attacking it.
