About this plan
Three sessions a week that alternate strength movements with thirty-second cardio bursts, one set each, twenty minutes.
Day one runs jumping jacks, air squats at fourteen, push-ups at twelve, towel rows, mountain climbers and forward lunges. Day two moves to skaters, sumo squats, push-ups with a knee drive, side lunges, inchworms and plank jacks. Day three is the hardest: burpees at eight, jump squats at twelve, rear lunges, mountain climbers, scapula push-ups and plank arm lifts.
The alternation is the design. A set of squats raises your heart rate and a set of mountain climbers keeps it there, so twenty minutes of this covers strength and conditioning at once — which is the right trade when twenty minutes is what you have.
The three days escalate deliberately. Day one has no jumping, day two adds skaters and plank jacks, day three opens with burpees and jump squats. Run them in order and each session is harder than the last; run day three when you are already tired and it will not go well.
The inchworm on day two is the most underrated movement here. From standing, walk your hands out to a plank, walk them back, stand. It stretches the hamstrings, loads the shoulders and trunk, and raises the heart rate, all in one movement that needs no space.
Push-up with a knee drive is a push-up that also trains the trunk in rotation — as you press up, bring one knee toward the opposite elbow. Do it slowly; the value is in the control, not the tempo.
One set each keeps the whole thing at twenty minutes with no dead time.
