About this plan
Three sessions built around a suspension trainer, one for pulling, one for pushing and one for legs, with skill holds folded into each.
Day one opens with chin-ups and inverted rows, then L-sits, hollow holds, dead bugs and leg raises. Day two is pressing — wide-hand push-ups, plyo push-ups, suspension push-ups, chest press, face pulls and Y raises. Day three is single leg work on the straps: single-leg squats, split squats, single-leg deadlifts, hip bridges and side planks.
The suspension trainer is what makes this plan work in a way bodyweight alone does not. Straps let you change the difficulty of a pull by walking your feet forward or back, which turns an inverted row from impossible to easy in one step. That is a dial you do not have with a fixed bar, and it is why the pulling day here can accommodate someone who cannot yet do five chin-ups alongside someone who can.
Face pulls and Y raises on day two are the reason this is a skills plan rather than a push-up plan. They train the posterior deltoid and the lower trapezius — the muscles that hold the shoulder blade in position. Skill work on rings and straps loads the shoulder in ranges a barbell never visits, and it goes badly for people who have trained only the front.
The plyo push-up is the only explosive movement in the plan. Treat it as a quality exercise: five clean reps where your hands genuinely leave the floor, not fifteen where they barely do.
One set each, three days a week, and it should not leave you wrecked. Skills improve on practice, not on being annihilated.
